Why a structured 8-week plan matters
Many beginners rush to heavy weights or complicated splits and quickly stall or injure themselves. A practical 8-week plan gives you a clear progression, builds movement quality, and teaches you how to recover. For residents of Bengaluru, training consistently while managing heat, work schedules and nutrition is key.
Program overview
Train three times per week (e.g., Monday, Wednesday, Saturday). Each session focuses on compound lifts, a posterior chain accessory, and a short conditioning finisher. Increase load gradually — about 2.5–5% per week on main lifts when form is solid.
- Week 1–2: Emphasize technique. Light–moderate loads for 3 sets of 8–10 reps. Main lifts: squat, bench press/press, deadlift variation.
- Week 3–5: Shift to strength focus. 4 sets of 5–6 reps on main lifts, accessory work 3×8–12. Start small weight jumps.
- Week 6–7: Intensity increase. 4 sets of 3–5 reps on main lifts. Add brief tempo work (2s down) and extra mobility after sessions.
- Week 8: Deload and test. Reduce volume by ~50% and test your 3–5 rep maxes to gauge progress without overreaching.
Sample session
Session A: Back squat 4×6, Romanian deadlift 3×8, dumbbell row 3×10, 8-minute row/assault bike finisher (intervals).
Session B: Bench press 4×6, pull-up or lat pulldown 3×8, overhead press 3×8, plank variation 3x45s.
Session C: Deadlift 4×5, Bulgarian split squat 3×8 per leg, face pulls 3×12, 10-minute brisk walk or light jog.
Recovery, nutrition and consistency
Prioritize sleep (7–8 hours), protein intake (1.4–2.0 g/kg bodyweight), and manage carbohydrates around training for energy. Keep hydration high in Bengaluru’s climate. If you feel persistent joint pain or central fatigue, reduce load and consult a coach.
Working with a coach
A trainer can tailor form cues, load progression and accessory choices to your mobility and history. Small technique fixes produce big long-term results — consider booking a session at Ironcore Fitness to review your lifts and adapt the 8-week plan to your needs.
